Track Workout: Week 15


Warm Up
3 sets of the 9 cone drill - *Set up a box of cones - 3 rows of 3 cones, evenly spaced, with approximately 10 yards between each cone (a 20 x 20 square with a cone in the middle).  I'll give them coordinates to clarify: 
C1 C2 C3
B1 B2 B3
A1 A2 A3
The drill/1 set consists of 8 cuts. All cuts originate from A2 and go directly to B2 where you then sprint towards appropriate cone in the progression to complete the rep.  An example rep would be: Start at A2, sprint to B2, cut back at full speed to A1.  After you make that one cut, go to the end of the line, or if alone, take a short breather.  So the pattern is: A2, B2, A1, done, rest; A2, B2, B1, done, rest;  A2, B2, C1, done, rest; A2, B2 (stutterstep and go), C2, done, all the way to A2, B2, A2.  Go through clockwise.  For the 2nd set start from laying on your stomach.
You should do the drill in groups of 2-3 to get the proper rest to work ratio.

Box drill:  cones in square, 7 yds x 7 yds
for 30 seconds, shuffle from 1st to second cone, sprint from 2nd to 3rd, karaoke from 3rd to 4th, back pedal from  4th to 1st repeat
1 rep of each direction, 4 reps total, 1:30 between reps

15s sprint, 15s jog

4 person relay or 20 seconds between sprints

    Bozu ball ankle strengthening
    3x10 push ups
    40 leg lifts
    20 lemon squeezers
    20 rotational core with 10lbs
    hip and glute strengthening on hip machine (3x10 each on each leg)
    2x20 calf raises each leg
    3x20 leg press 110lb
    3x5 assisted chin ups w/25lb
    3x10 sl squats each leg, bodyweight
    lots of stretching

  2. I hated this workout by myself... but I added a fun conclusion:

    20 pulls - sprint as long as the disc was in the air, jog to the grounded disc, walk to the equivalent of the other endzone

  4. mon 07/11 -
    5 x 500m on the erg (rowing machine). ~2:00 each, rest 1:00 between.
    foam rolling, stretching, core, push-ups & pull-ups.

    tues 7/12 -
    track workout w/ andy, zuba, karin, brandon, CJ, & Jake T. we did the track part first, cone drills last.
    200's: 31, 32 / 31, 32.
    we incorporated throwing into cone drills.
    no one puked.

  5. mon- brief time on the bike, stretching. Apparently not playing ultimate for 6 months isn't the way to stay in game shape. Chasing you people around at practice beat me up.

    wed- track workout with jake and cristal in the pouring rain. felt tight...but it was good to git er done.

  6. 7/11: Stretching

    7/12: Track workout as Kendra mentioned. Lots of throwing too. I tweaked my hip flexor, stopped after the sprints and did some stretching. Rolled out a knot with a golf ball. RICEd

    7/13: More RICE..Swam laps at Kendall's country club. Hip felt better, damn, swimming is tiring. Still babying it. Didn't want to risk it by playing summer league or causal ultimate as Alex calls it.
